A squat stands on a platform the size of your feet — and only the part of them touching the floor counts. When your heels peel up mid-rep, that platform shrinks by half in an instant: from a full foot to a strip of forefoot, right at the moment the load is heaviest. Everything downstream of that wobbles. Balance drifts forward, knees lose their anchor, and the drive up starts from a surfboard instead of a floor.

Heel lift is common, sneaky — most lifters genuinely can't feel a half-inch of heel rise — and worth fixing early, because it silently degrades every other quality in the squat.

Why heels come up

  • Ankles, first and always. Depth requires the knee to travel forward over the toes with the heel down. Ankles without that range make a trade: the heel lifts to fake the angle. This is the cause in the overwhelming majority of cases.
  • Weight drifting to the toes. A rushed descent or a chest that dips forward slides pressure onto the forefoot, and the heels float because nothing is standing on them anymore.
  • Stance and shoe choices. A very narrow stance demands more ankle range than a moderate one, and squishy running shoes let the heel wander even when it's technically down.

How to catch it on camera — honestly

Here's a straight answer about what video measurement can and can't do. A phone camera has no pressure plate under your feet — CoachVision tracks your joints, and a heel rising half an inch is small enough that the honest tool doesn't pretend to measure it precisely. What it does measure is the consequence: heel lift throws weight forward, and the app's balance-line read — how far your shoulder line wanders off its start point over your feet during the rep — catches that drift in body-relative numbers. Forward drift near the edge of the band plus a bottom keyframe where the heel is visibly floating is the full, honest picture: measurement for the drift, your own eyes on the freeze-frame for the heel. Film side-on, hip height, and the frame will tell you plainly.

Fix it today, then fix it for good

Today: put something under your heels. Small plates, a pair of wedges, or lifting shoes with a raised heel. Elevating the heel hands the ankle the range it's missing, and the effect is immediate — depth appears, the chest tallens, the whole foot stays loaded. This isn't a crutch to feel sheepish about; it's a legitimate tool half the strongest squatters on earth use by choice. It also doubles as a diagnostic: if the wedge transforms your squat, the ankle was your thief, case closed.

3 sets of 8 with heels on small plates or a wedge. Full foot pressing down — including the heel, now that it can. Feel what the squat is like when the whole platform participates: knees tracking freely, chest tall, balance quiet. That feel is the target your flat-footed squat is training toward.

Film one side-on set with the wedge and one without, and compare the balance-drift numbers and bottom frames. The difference is your ankle deficit, quantified — and watching that gap close, week by week of rocks, is one of the most satisfying trend lines in the whole sport. Full foot on the floor.
